Dopamine detox. Why you feel wired, tired and stuck

If you’ve ever picked up your phone for a quick check and looked up 40 minutes later, wondering where the time went, this conversation about dopamine detox will feel familiar.

In this week’s episode of “Don’t get a therapist yet”, I explain how dopamine works and how you can rebuild your focus and motivation.

Dopamine gets called the “feel-good chemical,” but that’s not quite right. It’s more like your brain’s motivation signal. It nudges you towards what feels important. It helps you learn what to repeat. It keeps you moving towards rewards.

The problem?

Modern life gives your brain constant, unpredictable rewards. Notifications. Refreshing. Scrolling. Tiny bursts of novelty.

Over time, your system adapts. It starts expecting stimulation. Slower, meaningful things, reading, focusing, even resting, can feel strangely flat.

Not because you’re lazy. Not because you lack willpower. But because your brain has been trained.

The “Just one more” loop

You might recognise this pattern.

You tell yourself “just one more” scroll.
You feel wired but tired at night.
You struggle to settle into deeper work.
Your mood dips after heavy screen time.

A gentle dopamine detox isn’t about cutting out pleasure. It’s about helping your brain relearn balance.

And here’s the compassionate part: many dopamine-driven habits aren’t about fun. They’re about relief. Relief from boredom. From anxiety. From that restless, uncomfortable feeling you can’t quite name. In the moment, the scroll works. It soothes. Of course your brain goes back to it.

What a healthy dopamine detox looks like

When you hear dopamine detox, you might imagine extremes. No phone. No fun. No stimulation. That isn’t what this episode is about.

Instead, think of it as retraining your brain’s reward system gently and realistically.

You’ll explore simple shifts like:

  • Doing the task first, then enjoying the reward
  • Pausing when you feel the urge to check your phone
  • Creating small evening boundaries to protect your sleep
  • Adding more real-world pleasure back into your day

Small changes, repeated consistently, reshape motivation far more effectively than dramatic resets.

Rebuilding focus and mood

Your brain wants to learn. It’s designed to adapt.

When you understand how dopamine actually works, something shifts. The shame softens. The self-criticism eases. You stop seeing yourself as the problem.

A sustainable dopamine detox helps you feel steadier, clearer and more in control, not because you forced yourself, but because you guided your brain back towards what truly matters.

If you’ve been feeling overstimulated, stuck or quietly exhausted, this episode will help you understand why
